Exercises for back pain

Exercise 1 – Backbend

Take the starting position: rest your knees and outstretched arms on the floor, keep your head straight. Take a breath.



As you exhale, stretch back and sit on your heels. As you inhale, bend forward: pressing your feet to the floor, arch your back, resting on your outstretched arms. Tilt your head back slightly. We do the exercise slowly and carefully. If pain occurs, reduce the range of motion. We repeat the exercise 12 times.

Exercise 2 – Leg Swings

The starting position is similar to the previous exercise. Keep your knees together and lift your chin slightly.



Raise your shins closed and swing your legs from side to side. At the same time, the hips also move. Breathing is free.

Exercise 3 – Pelvic Rotations

We accept the starting position that is already familiar to us. From this position, smoothly lower the pelvis, first to one side, then to the other, until pain occurs.



The knees do not leave the floor, the feet are on the floor. We repeat the exercise 15 times in each direction.

Exercise 4 – “Cat”

We take the starting position described in previous exercises. The exercise that we will now perform in yoga is called “cat”.




As you inhale, bend your back, raise your head up, tilt it back slightly, and look up. As you exhale, arch your back as much as possible, gently stretching your spine, pressing your chin to your chest. We perform 15 – 20 repetitions.

Exercise 5 – Leg rotations from a lying position

Starting position: lie on the floor, bend your knees, legs together, arms extended along the body. We lower our legs closed together and bent at the knees, first in one direction, then in the other.



As with other exercises, if you feel pain, the range of motion should be reduced. Perform all exercises slowly and very carefully, listening to your body at the moment of each movement. We breathe as usual.

Exercise 6 – Raising your knees to your stomach

Starting position: lie flat on the floor. We bend one leg at the knee, clasp it with both hands and, as we exhale, pull it towards the stomach.




We perform for each leg in turn 15 – 20 times. If there are no unpleasant sensations, then we pull both legs towards the stomach. Remember that we do all movements while exhaling.

Exercise 7 - Push-ups

The starting position is similar to the first exercise. We perform push-ups, resting our knees on the floor. Exhale as you rise.

  2. The starting position is similar, the knees are brought together. We lift the groans pressed against each other above the floor and, leaning on our knees, swing our toes to the sides. The spine moves only in the lumbar region. Shoulders and chest are not involved. Repeat 10-12 times in each direction.
  3. Starting position, as in exercise No. 2. The back is straight, the chin is parallel to the floor. Leaning on your hands and knees, you need to, like a pendulum, slowly lower your pelvis one by one to the sides towards the floor until pain occurs. We do not linger in the starting position. Do 10-12 repetitions on each side.
  4. Press in front of you on your knees brought together. As you inhale, you need to bend your back strongly at the lower back and lift your head towards the ceiling. As you exhale, lower your head between your hands and arch your back as much as possible. Repeat up to 10-12 times.
  5. We lie on our backs, bend our legs at the knees. Extend your arms along your body. Slowly lower your knees to the floor to the right and left. Only the lumbar region works. The shoulder blades do not come off the floor. Breathing is deep and spontaneous. Perform 10-12 repetitions in each direction.
  6. Lie on your back, knees bent, arms along the body with palms down. We throw the left heel over the right knee. Slowly, as you exhale, raise your right leg towards you. Lower to the floor while inhaling. Repeat with each leg 10 times.

  2. Take a position lying on your back. The legs must be bent at the knee joint at a right angle. The arms are located along the body, parallel to the hips, the feet are extended. Gradually press your raised knees as close to your chest as possible and hold this position for two to three seconds. Then gently move to the starting position. A minimum of eight repetitions of the exercise are required.
  3. Lying on your back, bend your knees at an angle and extend your feet. Extend your arms along your body. Gradually begin to raise your bent knees towards your chest. At the same time, the shoulders move towards the knees. The goal of this exercise is to bring your shoulders as close to your knees as possible.

This set of exercises must be performed daily. After a short period of performing a special course of gymnastics, a person will feel much better. However, classes here should under no circumstances be stopped.

For hernia

It is known that Dikul’s technique helps to permanently recover from intervertebral hernia. Exercises are selected by a specialist depending on the individual characteristics of the patient.   1. Stand flat on the floor. Arms are straightened along the body. Take the stick in your hands and slowly lower yourself down with it. In this case, the back remains straight, the legs are slightly bent.
  2. Take a rubber band and secure its end with your foot. Place your right hand on the back of your head and gradually lean to the right, overcoming the resistance of the auxiliary element. Do the same to the left.
  3. Secure your legs with rubber bandages and lie on your back. Without lifting your shoulders off the floor, try to lift your right hip, then move it to the side. Repeat the same with the left thigh. Several repetitions are required.
  4. Lie on your stomach, stretch your legs, fold your arms along your body. In this case, the lower limbs are fixed, the hands are pressed to the hips. Gradually raise your torso, lock in this position for a short time. Do several approaches of this exercise.
  5. Lie on your back, cross your arms over your chest. The legs are extended along the body. Remaining in this position, try to perform several additional steps, first to the right, then to the left. Shoulders and legs should not be lifted off the floor.
  6. While maintaining your body position, try to perform several bends to the left and to the right. In this case, the legs lie motionless on the floor, only the upper body works.

For osteochondrosis

Gymnastics for cervical osteochondrosis includes not only movements to strengthen the muscles of the spinal corset. Here, exercises for the cervical spine are included in the physical therapy complex. A person tilts his head to the sides, back and forth. Also, with osteochondrosis, head turns are performed. At the same time, the muscles of the cervical spine are toned, blood flow to them improves, and the load on this part of the spinal column is relieved.

  2. Same starting position. You need to connect your knees and lower your pelvis first to one side, then to the other, trying to plant your buttocks on the floor. At the same time, the feet are pressed tightly to the floor, the movement must be performed 15 times in each direction. If pain prevents you from sitting your buttocks on the floor, you should do the exercise until pain appears.
  3. The situation is the same. Make arbitrary swings of your legs to the sides and back.
  4. From the same position, while inhaling, you need to bend your back down as low as possible, and as you exhale, bend it up. Repeat this exercise 15–20 times.
  5. Lie on your back, arms extended along the body, knees bent and pressed together. Lower your knees to the left and then to the right, without lifting your hands from the floor. The amplitude of the exercise depends on the occurrence of pain; ideally, the knees should touch the floor.
  6. Remaining in a lying position, clasp 1 leg with your hands and press it tightly to your stomach, then do the same with the other leg. If pain does not bother you, press both knees to your stomach at the same time.
  7. Push-ups. The knees are connected, the chin is slightly raised, the rise is done while inhaling. If a person is physically developed enough, you can rise on your toes.

There are separate sets of exercises that are designed for each part of the spine. In addition, for hernial formations there is also its own method of exercise.
